Fitness FAQ
Straight answers to the questions people ask about training. Each one starts with the answer, then the nuance.
Gym basics
- Are free weights better than machines?Free weights are slightly better for overall strength, but machines build muscle just as well. Use both, and let your experience and comfort decide the mix.
- Can you build muscle and lose fat at the same time?Yes, and it works best for beginners, people returning after a break, and anyone with more body fat. It's slow, and it needs heavy lifting and enough protein.
- How do I get back into the gym after a long break?Restart at about 50 to 70 percent of your old weights, train 2 to 3 days a week, and build up over 3 to 4 weeks. Muscle memory speeds it up.
- How do I get over gym anxiety as a beginner?Go in with a written plan, pick quiet hours, and start with machines. Almost everyone is focused on their own workout, and the nerves fade within a few visits.
- How do I track my progress at the gym?Log every lift with weight, sets and reps, and take bodyweight and photos monthly. If your logged numbers climb over time, you're making progress.
- How long does it take to see results from working out? You'll feel results in 2 to 4 weeks, like better energy and strength. Visible changes in the mirror usually take 8 to 12 weeks of consistent training.
- How long should a gym workout be?45 to 60 minutes is enough for most people. A focused 30 minute session still works if you're short on time, and past 90 minutes you mostly get tired.
- How long should I rest between sets?Rest 2 to 3 minutes between heavy compound lifts and 1 to 2 minutes between lighter or isolation sets. Resting longer tends to help muscle growth.
- How many days a week should I go to the gym?For most people, 3 to 4 days a week is the sweet spot. It's enough to make steady progress and easy enough to keep doing for years.
- How many sets and reps should I do to build muscle?Aim for 10 to 20 hard sets per muscle per week, mostly in the 6 to 15 rep range, stopping 1 to 3 reps before failure.
- How should I warm up before lifting weights?Spend 5 minutes on easy cardio, then do 2 to 4 lighter ramp-up sets of your first exercise. Skip long stretching before lifting.
- Is a full body workout or a split routine better?Neither wins on results if total weekly volume matches. Full body is better for 2 to 4 days a week, and a split makes sense once you train 5 or more.
- Is it okay to work out every day?Yes, if the workouts vary in intensity and you aren't hammering the same muscles daily. For most people, 1 to 2 easier or off days a week is better.
- Should I do cardio before or after lifting weights?Lift first, then do cardio, if strength or muscle is your priority. If your main goal is running or endurance, do the cardio first.
- Should I train to failure on every set?No. Stop most sets 1 to 3 reps before failure. You get nearly the same muscle growth with less fatigue and a lower injury risk.
- What is a deload week and do I need one?A deload is a planned easier week, with about half the usual sets and lighter effort. Most lifters benefit from one every 4 to 8 weeks, beginners rarely need it.
- What is a good gym routine for a complete beginner?Start with 3 full body workouts a week built on squat, push, pull and hinge movements, 2 to 3 sets of 8 to 12 reps each, adding weight slowly.
- What is progressive overload and how do I actually do it?Progressive overload means gradually doing more over time, usually by adding a rep or a little weight to the same exercise each week or two.
- What is the best time of day to work out?The best time is the one you'll stick to. Strength tends to peak in the late afternoon, but the difference is small compared with consistency.
- What should I do at the gym if I don't have a plan?Do one squat or leg press, one push, one pull and one hinge movement for 3 sets each, then add some core work. That's a full workout in about 45 minutes.
Strength and lifting
- Are deadlifts bad for your back? No. Done with good form and sensible weights, deadlifts strengthen your back and are not a major cause of back injury. Most problems come from ego lifting.
- Do I need isolation exercises or are compound lifts enough?Compound lifts are enough to build most of your muscle, especially as a beginner. Isolation exercises help fill in gaps like biceps, side delts and hamstrings.
- How can I increase my bench press?Bench two or three times a week, add weight or reps in small steps, and build your triceps, upper back and shoulders. Most people add 5 to 10 lb a month.
- How deep should I squat?Squat to at least parallel, where your hip crease is level with your knee, as deep as you can go with control and a flat back. Deeper is fine if it feels good.
- How do I break through a strength plateau?Check sleep and food first, then change one thing: add volume, swap a variation, use smaller weight jumps, or take a deload week. Give each change 3 to 4 weeks.
- How do I do a pull-up if I can't do one yet?Build up with dead hangs, negatives, band-assisted pull-ups and lat pulldowns, three times a week. Most people get their first pull-up in 4 to 12 weeks.
- How do I estimate my one rep max without maxing out?Do a set of 3 to 5 hard reps and plug it into the Epley formula: weight x (1 + reps / 30). It's usually accurate within about 5 percent.
- How do I get bigger arms?Train biceps and triceps directly 2 times a week with 10 to 20 hard sets total, press and pull heavy, and eat enough protein. Expect visible growth in 2 to 3 months.
- How fast should a beginner gain strength?A beginner can add 5 to 10 lb to squats and deadlifts and 2.5 to 5 lb to bench and press each week or two for the first 3 to 6 months, then it slows.
- How much muscle can you realistically gain in a month?A beginner can gain about 1 to 2 lb (0.5 to 1 kg) of muscle a month. Intermediate lifters gain about 0.5 to 1 lb, and advanced lifters much less.
- How much should I be able to bench press?A reasonable goal is bodyweight for men and around half to two thirds of bodyweight for women after a year or two of consistent training.
- Is sumo deadlift cheating? No. Sumo and conventional are both legal, valid deadlifts in powerlifting and in the gym. They just load your body a bit differently.
- Should I use a lifting belt?Only for heavy squats and deadlifts, close to your limit. For most training and for beginners, you don't need one, and it's better to learn to brace without it.
- What are the best exercises for building glutes?Hip thrusts, Romanian deadlifts, squats and lunges or split squats. Train glutes 2 to 3 times a week and push the weight up gradually.
- What is a good squat for my bodyweight?Squatting 1.25 to 1.5x bodyweight for men and about 1x for women is a good intermediate goal after a year or two of consistent training.
- What's the difference between a Romanian deadlift and a regular deadlift?A regular deadlift starts from the floor and works your whole body. A Romanian deadlift starts standing and mainly trains hamstrings and glutes, with lighter weight.
- Why is my overhead press so weak? It's normal. The overhead press is usually about 60 to 65 percent of your bench, because it uses smaller muscles. Fix it with frequency, small jumps and better setup.
- Will lifting heavy weights make women bulky? No. Women have far less testosterone than men, and big muscle takes years of focused training and eating. Lifting heavy usually makes you look more toned and defined.
Running
- Can I run and lift weights on the same day?Yes. Put the session that matters more first, and ideally leave 6 hours between them. If you must do both together, run easy and lift second, or lift first on leg days.
- Do I really need proper running shoes? You need shoes made for running that fit well and aren't worn out, but not expensive ones. Replace them every 300 to 500 miles (500 to 800 km).
- How can I run a faster 5K?Run 3 to 4 times a week, keep most runs easy, and add one hard session a week, either intervals or a tempo run. Give it 6 to 8 weeks to see a real change.
- How do I start running if I'm a complete beginner?Run 3 days a week for 20 to 30 minutes, alternating 1 minute of jogging with 1 to 2 minutes of walking. Slow down until you can talk, then add running time slowly.
- How do I stop getting a side stitch when I run?Slow down, breathe out deeply, and press on the sore spot until it eases. To prevent them, warm up and skip big meals or sugary drinks for 1 to 2 hours before.
- How far should a beginner run?Aim for 1 to 2 miles (1.6 to 3 km) per run, or 20 to 30 minutes, three times a week. Go by time first and let distance follow.
- How fast can I increase my running mileage?A safe rule is to add no more than about 10 percent to your weekly mileage, and cut back one week in every four. Beginners can build even slower.
- How long does it take to go from couch to 5K?About 8 to 12 weeks, running 3 times a week. The classic couch to 5K plans take 9 weeks, and it's fine to repeat a week if it feels too hard.
- How long does it take to train for a half marathon?Plan on 12 weeks if you can already run 3 miles comfortably. Starting from nothing, give yourself 4 to 6 months so you build up without getting injured.
- How long does it take to train for a marathon?Plan on 16 to 20 weeks if you already run 15 to 20 miles a week. If you're starting from scratch, give it a full year, since the build-up is what keeps you uninjured.
- How many days a week should I run?Three to four days a week works for most people. Beginners should start with three, and runs only need to be spread out enough that you can recover between them.
- How should I breathe when running?Breathe through your nose and mouth together, deeply from your belly, and let the rhythm come naturally. At easy paces, don't overthink it.
- Is it bad to run every day?Not automatically, but for most people it's not worth it. Take 1 to 2 rest days a week, especially if you're new, since injuries come from too little recovery.
- Is running on a treadmill as good as running outside?Yes, for fitness it's about as good. Set the incline to 1 percent to match outdoor effort, and mix in outdoor runs if you're training for a race.
- What causes shin splints and how do I get rid of them?Shin splints come from doing too much running too soon. Cut back for 1 to 3 weeks, build calf strength, and return gradually. See a doctor if pain persists.
- What is a good 5K time?Under 30 minutes is a good time for a recreational runner, under 25 is strong, and under 20 is excellent. For a first 5K, just finishing is a great result.
- What is a good running pace for a beginner? Most beginners run between 11 and 14 minutes per mile (7 to 9 minutes per km). A good pace is whatever lets you hold a conversation. Slower is fine.
- What is zone 2 running and why is everyone doing it?Zone 2 is easy aerobic running, roughly 60 to 70 percent of max heart rate, where you can still talk. It builds your aerobic base with low injury risk.
- What should I eat before a run?For runs under an hour, a small carb-based snack 30 to 60 minutes before works, or nothing at all. For bigger runs, eat a real meal 2 to 3 hours before.
- Why do I get out of breath so fast when running?Almost always you're running too fast for your current fitness. Slow to a pace where you can talk and add walking breaks. Your aerobic fitness takes weeks to build.
Cycling
- Are spin classes a good workout?Yes. A 45-minute spin class is a solid cardio workout, and the group and music help many people push harder. It does not replace strength training.
- Does cycling build leg muscle?A little, mostly if you are new or ride hills and sprints. Cycling builds leg endurance far more than size, so lift if you want real muscle growth.
- How do I get faster at cycling?Ride 3 to 4 times a week, keep most rides easy, and add one or two hard interval sessions. Add strength work, and you'll usually see faster rides in 6 to 8 weeks.
- How do I stop my butt hurting when cycling?Fix the saddle height and fit, wear padded cycling shorts with chamois cream, and build up ride time slowly. Most soreness fades within 2 to 4 weeks of regular riding.
- How long should I cycle to get a good workout?Aim for 30 to 60 minutes at a steady effort, 2 to 4 times a week. Shorter rides still count if you ride harder, and 20 minutes is a fine start.
- Is commuting by bike enough exercise?Often yes. A 20 to 30 minute ride each way, 5 days a week, covers the 150-minute weekly cardio guideline. Add 2 strength sessions to cover the rest.
- Is cycling a good workout?Yes. Cycling is a great low-impact cardio workout. 2 to 3 rides a week of 30 to 60 minutes builds heart fitness and leg endurance without pounding your joints.
- Is cycling or running better for fitness?Neither wins. Running burns more per minute and builds bone strength, cycling is easier on your joints and lets you train longer. Pick the one you'll do consistently.
- Is indoor cycling as good as riding outside?Yes, for fitness. An hour on a trainer or bike can match an outdoor ride, and it is often more efficient because you never coast. Outside is better for skills.
- What is a good average speed on a road bike? For most recreational riders, 14 to 18 mph (22 to 29 km/h) on mostly flat roads is a good average. Fit club riders hold 18 to 22 mph.
- What is FTP in cycling and how do I improve it?FTP is functional threshold power, roughly the most watts you can hold for an hour. Raise it with 2 to 3 sessions a week and a mix of threshold intervals and easy rides.
- Why do my knees hurt when cycling? Most knee pain on a bike comes from saddle height, cleat position or pushing big gears too hard. Fix the fit first. See a doctor if pain is sharp or lasts after you rest.
Cardio and conditioning
- Does cardio kill muscle gains? No, not at normal amounts. 2 to 3 cardio sessions a week of 20 to 40 minutes won't hurt muscle growth if you eat enough. Very high volumes of running can slow it.
- Does walking count as exercise?Yes. A brisk 30 minute walk, 5 days a week, meets the 150 minute weekly cardio guideline. Walking at a pace where you breathe harder counts as moderate exercise.
- How do I improve my cardio endurance?Do 3 to 4 sessions a week, mostly easy, plus one interval session. Raise total time about 10 percent a week. Most people feel a difference in 4 to 8 weeks.
- How many steps a day should I actually aim for?Aim for about 7,000 to 8,000 steps a day. Health benefits level off around there for most adults, and you can go higher if you enjoy it. 10,000 is not a magic number.
- How much cardio should I do per week?Aim for 150 to 300 minutes of moderate cardio a week, or 75 to 150 minutes of hard cardio. Spread it over 3 to 5 days, and add 2 days of strength work.
- Is HIIT better than steady-state cardio? Not better, just different. HIIT is more time-efficient, steady cardio is easier to recover from. Most people do well with mostly steady cardio and one HIIT session.
- Is the rowing machine a good workout?Yes. Rowing is a full-body, low-impact cardio workout that uses about 85 percent of your muscles. 20 to 30 minutes, 2 to 3 times a week, is a solid start.
- Is the StairMaster worth it?Yes, for cardio and glutes. 15 to 30 minutes at a pace where you can talk gets your heart rate up with low impact. Don't lean on the rails, or you'll cut the work.
- What are heart rate zones and which one should I train in?Heart rate zones split effort into 5 levels by percent of max. Spend most of your time in zones 2 and 3 (about 60 to 80 percent of max) and a little in zones 4 and 5.
- What does my resting heart rate say about my fitness?A normal resting heart rate is 60 to 100 bpm, and fit people are often 50 to 60. A falling number usually means better fitness. See a doctor if it is unusual.
- What is HYROX and how do I train for it?HYROX is a fitness race of eight 1 km runs, each followed by a workout station like sled push and wall balls. Train with 3 runs a week plus strength and station practice.
- What is VO2 max and can I improve it?VO2 max is the most oxygen your body can use during hard exercise, a key cardio fitness marker. Yes, interval training can raise it 10 to 20 percent in a few months.
Home workouts and bodyweight
- Are sit-ups bad for your back? Not for most healthy people, but they're not the best core exercise either. If they bother your back, swap them for planks, dead bugs or bird dogs.
- Can you build muscle with just bodyweight exercises?Yes. Bodyweight training builds muscle well if you train close to failure and make exercises harder over time. It just gets harder to progress than with weights.
- How can I do more push-ups?Practice them 3 to 4 times a week, use an easier version to build volume, and add one rep to your set every session. Most people double their max in 6 to 8 weeks.
- How long should I be able to hold a plank?Aim for 60 seconds with good form. Beyond 2 minutes you're not getting much extra benefit, so add difficulty with harder variations instead of longer holds.
- How many push-ups should I be able to do?Most men should aim for 20 to 30 and most women for 10 to 20 in one set with good form. Under 10 is normal for beginners and easy to improve.
- How many squats should I do a day?For general fitness, 50 to 100 bodyweight squats spread across the day is plenty. For results, 3 sets of 10 to 20, three or four days a week, works better.
- Is a 10-minute workout worth it?Yes. A hard 10-minute session does count toward your weekly activity, and it keeps the habit going. It won't match a full hour, but it's far better than skipping.
- What happens if I do push-ups every day? You'll get better at push-ups fast and build some chest, shoulder and tricep endurance. It's safe for most people if the volume stays moderate.
- What is a good home workout with no equipment?A 25-minute circuit of squats, push-ups, lunges, glute bridges and planks, done for 3 rounds. Do it 3 days a week and add reps or slow it down as it gets easy.
- Will ab workouts give me a six pack? Not by themselves. Ab exercises build the muscle, but a visible six pack mostly depends on body fat, which is shaped by diet, overall training and genetics.
Motivation and consistency
- Are workout streaks a good idea?Streaks help you build the habit in the first months, but only if they're flexible. A rigid every-day streak can push you to train sick or injured.
- Does competing with other people make you work out harder?Yes, for most people. Competing nudges effort and consistency up, but it works best when it's friendly, close to your level and not your only motivator.
- How can I make working out more fun?Stop forcing the exercise you hate. Pick activities you like, add music, people or a goal, and change things up before it gets stale.
- How do I set fitness goals I'll actually stick to?Set goals you control, like training 3 days a week, plus one specific target with a date. Process goals keep you going, outcome goals give you direction.
- How do I start working out in the morning?Move your wake-up time earlier by 15 minutes every few days, set out your clothes the night before and keep the first sessions short and easy.
- How do I stay motivated to work out?Stop relying on motivation. Make the workout small, put it on a schedule, and give yourself a reason outside your own head to show up, like a person or a match.
- How do I stop comparing myself to other people at the gym?Compare yourself only to your own past numbers. Track your lifts, remember that everyone started somewhere and most people there are focused on themselves.
- How do I stop skipping workouts?Schedule fixed days, shrink the minimum session to 10 minutes and remove the friction before it. Skipping is usually a planning problem, not a willpower one.
- How do I work out when I'm tired after work?Lower the bar to a 15 to 20 minute session, change clothes right away and start easy. Most tiredness fades within the first 10 minutes of moving.
- How do I work out with a busy schedule?Aim for 2 to 3 sessions of 20 to 30 minutes a week. Short, full body workouts at fixed times will take you most of the way, even on a packed calendar.
- How long does it take to make working out a habit?Plan on about 2 to 3 months of steady training. The oft-quoted 21 days is a myth, and the real range runs from a few weeks to most of a year.
- I missed a week at the gym. Did I lose my progress? No. A week off costs you almost nothing in strength or muscle. Expect to feel slightly rusty, then get back to your normal training right away.
- Is discipline more important than motivation for working out?Discipline matters more, but it works best when you lean on systems and not willpower. Motivation gets you started and routines keep you going.
- Is it better to work out with a friend? For consistency, yes. A reliable partner makes you much more likely to show up, as long as you pick someone who won't cancel or turn it into a chat session.
- What should I do when I'm not seeing results from the gym?Check four things: consistency, progressive overload, protein and sleep. Give any program at least 8 to 12 weeks before judging it.
Recovery and sleep
- How do I get rid of muscle soreness faster?Nothing makes soreness vanish, but light movement, sleep, enough food and time are what work. Most soreness fades in 2 to 4 days.
- How do I know if I'm overtraining?Warning signs are performance dropping for 2 weeks or more, poor sleep, a high resting heart rate, low mood and nagging aches. A lighter week usually fixes it.
- How long do muscles need to recover between workouts? Most muscles need about 48 hours before you train them hard again. Big, heavy sessions can take up to 72 hours, and small muscles like arms often bounce back sooner.
- How much does sleep matter for building muscle?A lot. Aim for 7 to 9 hours a night. Regularly sleeping under 6 hours makes recovery, strength and appetite control noticeably worse.
- Is foam rolling actually worth it?It's mildly useful. Foam rolling can reduce soreness and add short-term range of motion, but it doesn't speed muscle repair. Do it if you like it.
- Should I stretch before or after a workout?Warm up with light movement before, and do any long static stretching after or on its own. Holding stretches for 30 seconds before lifting is not needed.
- Should I work out if I'm still sore?Yes, if the soreness is mild. Train other muscles or go light on the sore ones. Skip it only if soreness changes how you move or the pain is sharp.
- Should I work out when I'm sick?If symptoms are only above the neck, like a mild runny nose, light exercise is usually fine. With fever, chest symptoms or body aches, rest.
- What should I do on a rest day?Do something easy and optional, like a walk, light stretching or just nothing. A rest day should leave you feeling fresher, not more tired.
Nutrition basics
- Do I need pre-workout?No. A normal meal, enough sleep and a cup of coffee do the same job. If you use pre-workout, check the caffeine and keep it under about 400 mg a day.
- Do I need protein shakes to build muscle? No. Protein shakes are a convenient way to reach your daily protein, but whole food works just as well. What matters is hitting 0.7 to 1 g per lb.
- How much protein do I need to build muscle?Aim for about 0.7 to 1 gram of protein per pound of bodyweight per day (1.6 to 2.2 g/kg). Going above that range adds very little.
- How much water should I drink when working out?Drink to thirst. A practical range is about 4 to 8 oz (120 to 240 ml) every 15 to 20 minutes during longer exercise, plus a glass or two beforehand.
- Is creatine safe and does it actually work?Yes to both. Creatine monohydrate at 3 to 5 g a day is one of the most studied supplements, safe for healthy adults, and helps strength and muscle gain.
- Is it okay to work out on an empty stomach?Yes, for most people. Short or easy workouts are fine fasted, but for hard or long sessions you'll likely perform better with a small snack beforehand.
- What should I eat after a workout?A normal meal with protein and carbs, ideally within a couple of hours. Around 20 to 40 grams of protein is a good target. The timing is flexible.
